How to do Half Frog Pose step by step
- Lie on your front with your legs straight and your forehead on the mat.
- Come up onto your right forearm, elbow under your shoulder and forearm pointing forward. Lift your chest a little.
- Bend your left knee and bring your left heel toward your left buttock.
- Reach back and place your left palm on the top of your left foot. Turn your fingers to point forward, the same way as your toes, so your elbow lifts toward the ceiling.
- Slowly press the foot down toward the floor beside your left hip. Keep the knee in line with the hip and both hip points on the mat.
- Hold for about 30 seconds with slow breaths. Keep your chest broad and your shoulders away from your ears.
- Ease the pressure off the foot, straighten the leg and rest on your front. Repeat on the right side, propped on your left forearm.

Half frog pose (Ardha Bhekasana) is a prone stretch for the front of the thigh, the knee and the ankle. You lie on your front, prop yourself on one forearm and press one foot down beside your hip with your hand. It is the one-sided version of frog pose and a good way to open tight quadriceps before backbends. Below you will find how to do half frog pose, its benefits, the yin and supported variations and who should avoid it.
What is half frog pose?
What is half frog pose? In full frog pose (Bhekasana) you bend both knees and press both feet down beside the hips, which looks a little like a frog's back legs. The half frog yoga pose works one leg at a time with the chest supported on the other forearm, so it is much easier to control.
Half frog pose Sanskrit meaning
The half frog pose Sanskrit name has three parts: ardha means "half", bheka means "frog" and asana means "pose". Note that "frog pose in yoga" is also used for other shapes: in yin yoga frog pose and in many gyms it means a wide-knee stretch on all fours (Mandukasana), which works the inner thighs, not the front of the thigh.
How to do half frog pose correctly
The steps above follow the 3D figure, left side first. These frog pose tips help you do it correctly:
- Fingers forward: turning the fingers to point the same way as the toes lets the elbow rise and gives the hand a good angle to press. This is the key detail most people miss.
- Foot beside the hip, not on it: aim the heel toward the outside of the hip. Pressing it straight into the buttock twists the knee.
- Go slowly: the knee needs time. Press for a few breaths, ease off, then press a little more.
- Keep the hips down: the hip of the bent leg wants to lift. Keep both hip points on the mat.
Half frog pose cues
Useful half frog pose cues are: "elbow up, fingers forward", "heel to the outside of the hip", "chest broad" and "breathe into the front of the thigh". What you should feel is a strong half frog pose stretch in the front of the thigh and ankle. Sharp pain inside the knee means stop.
Half frog pose benefits
The main half frog yoga pose benefits are a deep quadriceps and hip flexor stretch, more flexible ankles, and an opening across the front of the shoulder. What does the frog pose do beyond that? It is often used to prepare for backbends such as camel and bow pose, where tight thighs pull the pelvis forward and push the bend into the lower back. Benefits of frog pose also include body awareness, since you quickly notice whether one leg is tighter.
Half frog pose for men and athletes can be especially useful because running, cycling and football often leave the quadriceps tight. As with any stretch, frog pose benefits come from practising a few times a week, not from forcing one long hold.
Muscles stretched and worked
| Stretched | Worked (strengthened) |
|---|---|
| Quadriceps (front of the thigh) | Upper back muscles that lift the chest |
| Hip flexors | Shoulders (supporting forearm and pressing arm) |
| Front of the ankle and foot | — |
These are the muscles of the frog shape. Instead of a frog pose yoga video, press Body guide in the 3D viewer to see them glow and rotate the figure.
Half frog pose for beginners and variations
How to do frog pose for beginners: start with the half version, hold the ankle before you try pressing the foot down, and never force the knee. Half frog pose yoga variations include:
- Strap: loop a strap around the ankle and hold it if you cannot reach the foot comfortably.
- Supported half frog pose: rest your forehead on your forearm or a block instead of lifting the chest, or put a folded blanket under the hips. Supported half frog pose benefits are the same thigh stretch with less work for the back.
- Half frog pose with bolster: for a restorative version, lie with a bolster under the chest and belly. Resting half frog pose benefits the thigh while the back relaxes, which suits the end of a class.
- Half frog pose twist: from the pose, lower the propping forearm and rest the chest, turning the head toward the bent leg. Keep it gentle.
Half frog pose in yin yoga
In the yin version the shape is different: you lie on your belly, bend one knee out to the side and slide it up toward the armpit, then stay passive for 2–4 minutes. Half frog pose yin benefits are mainly for the hip and inner thigh, and yin variations often add a bolster under the bent-leg side. It feels similar to half pigeon pose yoga. See yin yoga for more.
Is frog pose good for back pain?
Frog pose for back pain is not a treatment, but a gentle half frog can help people whose tight thighs tilt the pelvis forward and load the lower back. Keep the chest low and stop if the back hurts. For pigeon pose for lower back pain and other gentle options, see yoga for back pain and yoga for knee pain.
Frog pose vs crow pose
Frog pose vs crow pose is a common mix-up. Frog pose (Bhekasana) is done lying on the front and stretches the thighs. Crow pose is an arm balance where the knees rest on the backs of the arms. Some teachers call a crouched crow preparation "frog", but it is a different exercise.
Frog pose for kids
Frog yoga pose for kids is usually a playful squat and hop rather than half frog. Children can do a gentle half frog with an adult watching the knee.
Poses before and after half frog
Warm up with sphinx and half bow pose. Afterwards, rest in child's pose and finish with a seated twist such as the half lord of the fishes yoga pose (Ardha Matsyendrasana), which suits beginners in its simple form. You can play these poses with the voice guide in the guided sessions or build your own flow.
