    Mudras for weight loss

    Hold a mudra while you sit for the breathing practice or a few minutes of quiet. Mudras are a traditional practice; research on them is limited.

    Avoid

    Kapalbhati and Bhastrika if you have high blood pressure, heart disease or are pregnant.

    Moderate evidence: Randomised trials show a benefit; more research is under way.

    Yoga for weight loss works, but not in the way many videos promise. A yoga session burns fewer calories than a brisk walk of the same length, and no pose burns fat from one spot. What yoga does well is build muscle, make you more aware of hunger and stress, improve sleep and help you stay active for years. Combined with changes to what you eat, that is a real advantage.     Does yoga make you lose weight? How it works

    Yoga does not cause weight loss by magic. Weight loss happens when you take in less energy than you use over weeks and months. Yoga helps with both sides of that equation:

    • Using energy: strong standing poses, Plank and flowing sequences such as Surya Namaskar raise your heart rate and work large muscles. More muscle helps your body handle food better.
    • Eating less without fighting yourself: yoga trains attention to your body. Many people notice real hunger versus boredom or stress, and eat more mindfully.
    • Stress and sleep: stress and poor sleep drive cravings. Relaxation, slow breathing and a calmer evening routine help.
    • Consistency: yoga is gentle on the joints, so people who dislike gyms often keep doing it.

    Is yoga effective for weight loss? What the research says

    The evidence is moderate and mixed, so here it is plainly:

    • A 2016 meta-analysis of 30 randomised trials (2,173 people) found no overall effect of yoga on weight, BMI, body fat or waist size. But in people who were overweight or obese, yoga lowered BMI compared with usual care, although the result was not robust.
    • A 2022 review of 22 studies (1,178 participants) with overweight or obesity, summarised by the US National Center for Complementary and Integrative Health (NCCIH), found reductions in body weight, BMI, body fat and waist size. The best results came from sessions of at least 75 to 90 minutes, at least three times a week, for three months or more, with a dietary component.
    • A one-year trial in adults with metabolic syndrome found that three weekly yoga sessions reduced waist size, and many participants no longer met the criteria for metabolic syndrome.
    • A 2026 review of 30 trials found yoga lowered blood pressure and improved some blood fats in people with overweight or obesity, which matters even before the scale moves.

    So, can yoga help you lose weight? Yes: the benefits of yoga for weight loss are real when it is regular, long enough, and paired with eating changes. Yoga alone, a few times a week, usually leads to small changes.

    Yoga poses for weight loss, one by one

    The guided session uses eight strength-building poses. These are among the best yoga asanas and positions for weight loss at home because they work big muscles, and the 3D guide shows the steps for each. Hold each for several breaths, and repeat the session twice when you are ready for more.

    1. Chair Pose: thighs and glutes

    Chair Pose (Utkatasana) works the biggest muscles in your body. Sit back as if onto a chair, weight in your heels. Beginners: bend only a little and keep your hands on your thighs.

    2. Warrior I: legs and hip flexors

    Warrior I builds leg strength and opens the front of the hips. Take a shorter stance and keep your hands on your hips if your shoulders are stiff.

    3. Warrior II: endurance

    Warrior II is a long, steady hold that builds stamina. Keep the front knee over the ankle. If your legs shake, straighten the knee slightly, then bend again.

    4. Plank Pose: whole-body strength

    Plank (Phalakasana) works the arms, shoulders and core at once. Drop your knees to the mat, or do it with your hands on a wall or kitchen counter. Keep your hips in line with your shoulders.

    5. Boat Pose: core

    Boat Pose (Naukasana) strengthens the abdominal muscles. Keep your knees bent and your hands behind you on the mat. Breathe steadily.

    6. Bridge Pose: glutes and back

    Bridge Pose strengthens the back of the body, which balances all the sitting we do. Lift and lower several times for more work.

    7. Triangle Pose: waist and legs

    Triangle Pose (Trikonasana) stretches the sides of the waist and strengthens the legs. Rest your lower hand on your shin or a block, not the floor.

    8. Goddess Pose: legs and stamina

    Goddess Pose is a wide squat that works the thighs and hips. Add slow pulses up and down to raise your heart rate. Keep knees in line with toes.

    Breathing practice

    Kapalbhati and Bhastrika are energising breaths used in many weight programmes. They do not burn fat themselves; they wake you up and strengthen the breathing muscles. Both are forceful. Skip them if you have high blood pressure, heart disease, glaucoma, a hernia, epilepsy or are pregnant, and stop if you feel dizzy. Slow breathing before meals is a useful alternative: it calms you and can help you eat more mindfully.

    Weight loss yoga for beginners, women, men and seniors

    Beginners at home

    How to start yoga at home for weight loss: begin with this guided session three days a week, walk on the other days, and learn the basics on our yoga for beginners page. You need a mat, a sturdy chair and 20 minutes.

    Women

    For women, yoga for weight loss at home is the same plan, including for female beginners; there is no special "female" fat-burning pose. Women over 50 often gain weight around menopause as hormones change, so strength work matters more, not less. See our yoga for menopause plan.

    After a C-section or childbirth

    Wait for your doctor's all-clear, which usually comes later after a C-section than after a vaginal birth. Start with breathing and gentle postnatal yoga, and skip Plank, Boat and Kapalbhati until your core and scar have healed.

    Men

    Yoga for weight loss in men and male beginners works best with the strength-heavy poses here plus Surya Namaskar. Many men find yoga improves the flexibility that lifting or running ignores.

    Seniors

    Types of yoga for weight loss: which is best?

    Faster styles use more energy: power yoga, vinyasa and Ashtanga keep you moving. Hatha yoga builds strength with longer holds. Yin and restorative yoga burn little but help sleep and stress. Hot yoga weight loss benefits are often overstated: it feels intense, but much of the weight you lose in a session is water, which comes back when you drink.

    Yoga for weight loss in 1 week? Realistic expectations

    You cannot lose much fat in 7 days with any yoga. Early drops on the scale are mostly water. A realistic, safe pace is slow and steady over months. Hand mudras are traditionally linked with weight, but there is no evidence they cause fat loss.

    See a doctor if you gain or lose weight quickly without trying, gain weight with tiredness, feeling cold and dry skin (possible thyroid problems), have swelling in your legs or breathlessness, or if food and weight feel out of control. Also check with your doctor before starting if you have heart disease, diabetes, or joint problems.

    Does Kapalbhati burn fat?

    No. Kapalbhati is an energising breathing practice. It does not burn meaningful calories, and it is not safe with high blood pressure, heart disease, glaucoma, a hernia or pregnancy.

    How much weight can I lose with yoga in a month?

    It varies too much to promise a number. With regular yoga, walking and eating changes, a slow, steady loss is realistic and more likely to last than a quick drop.
