Paryankasana (Couch Pose): how to do it, who it suits and who should skip it

How to do Couch Pose step by step

  1. Kneel with your knees together and your feet slightly wider than your hips. Sit down between your heels in Hero Pose (Virasana), tops of the feet flat on the mat.
  2. Lean back onto your hands, then lower onto your forearms, one elbow at a time. Keep both knees on the floor and close together.
  3. Press your elbows down and lift your chest high, arching the upper back. Let your head drop back slowly until the crown rests lightly on the mat.
  4. Keep most of your weight in your elbows and legs, not your head. Lift the breastbone a little more so the neck stays long.
  5. If you are steady, take your arms over your head, fold them and hold each elbow with the opposite hand. Rest the folded arms on the floor behind your head.
  6. Stay for about 20 seconds (3–4 slow breaths), breathing into the front of the chest.
  7. To come out, bring your hands back beside you, lower onto your elbows, slide the back of your head and then your back down to the floor. Press up on your elbows to sit, and straighten one leg at a time.

  • Stretches the front of the thighs (quadriceps), the knees and the tops of the feet
  • Opens the chest and the front of the shoulders
  • Lengthens the front of the neck and throat
  • Strengthens the muscles of the upper and lower back that hold the arch
  • Encourages fuller breathing into the upper chest
  • Prepares the body for deeper kneeling backbends such as Camel and Kapotasana

Avoid or modify if

  • Knee injury, meniscus problems or knee replacement — skip the pose; the knees bend fully under load
  • Neck problems or cervical disc issues — do not put weight on the head; rest the back of the head on a bolster instead
  • Lower back pain, a slipped disc or spondylolisthesis — avoid the deep arch unless your physiotherapist approves it
  • High or low blood pressure, vertigo or dizziness — come in and out very slowly and stop if your head feels full or light
  • Pregnancy — avoid this deep backbend; choose supported reclining poses on a bolster instead

Couch pose (Paryankasana) is an intermediate kneeling backbend that grows out of Reclining Hero Pose. You sit between your heels, lie back, then lift the chest into an arch until the crown of your head touches the mat, with your arms folded overhead. It gives a long stretch to the thighs, chest and throat and asks the back muscles to hold the shape. This page explains what couch pose is, what you need before trying it, how to do it safely, and who should choose something gentler.

What is couch pose in yoga?

In Sanskrit, paryanka means a couch, bed or sofa, and asana means pose. The name describes the body: the legs fold under you like the base of a couch, and the arched torso rises like its curved back. Some older texts use paryanka for a seated posture, but in modern Hatha and Iyengar practice Paryankasana is this reclining arch.

Two other couch poses share the name, so it helps to separate them:

  • The "couch stretch" from gyms and physiotherapy is a different exercise: you kneel with one shin up the back of a sofa or wall to stretch one quadriceps and hip flexor. It is a useful couch pose stretch for runners, but it is not Paryankasana.
  • Vishnu's couch pose is a name used for Anantasana, where you lie on your side and lift the top leg, like Vishnu resting on the serpent Ananta. It is a gentle side-lying pose with no backbend.

Before you try Paryankasana: prerequisites

This is a level-3 pose. Try it only if all of these are true:

  • You can sit comfortably between your heels in Hero Pose with your buttocks on the floor, without a block and without knee pain.
  • You can lie back fully in Reclining Hero Pose for a minute, with your knees staying on the floor.
  • You practise Fish Pose and Camel Pose comfortably and know how to keep your neck long in a backbend.
  • You have no current knee, neck or lower back injury.

If your knees lift off the floor when you lie back, or you feel any sharp pain in the knee, stop at Hero Pose. Forcing the knees is the most common way people get hurt in couch pose.

How to do couch pose safely (Paryankasana kaise kare)

The steps above follow the 3D figure. These points make the difference between a safe arch and a strained neck:

  • Elbows carry the weight. Your head only touches the mat. If you cannot lift your head off the floor at any moment, you are leaning on it too much.
  • Arch from the upper back. Lift the breastbone toward the ceiling rather than pushing the belly up. This spreads the bend along the spine instead of pinching the lower back.
  • Knees together and down. Let the inner knees touch and keep the tops of the feet pressing the floor.
  • Come out the way you went in. Never lift your head first from the arch; lower the back down, then use your elbows.

Hold couch pose for about 20 seconds at first. With regular practice you can stay for up to a minute, but longer is not better if your breath becomes short.

Couch pose benefits

The main benefit is a strong stretch through the whole front of the body in one shape: quadriceps, knees and ankles from the folded legs, then the chest, shoulders and throat from the arch. The upper and lower back muscles work to hold you there, which builds control for deeper backbends.

Many practitioners find the open chest makes breathing into the upper ribs easier, and the pose is traditionally described as refreshing. Like other yoga poses, the benefits come from regular, patient practice as part of a balanced routine, not from one long hold.

Couch pose for beginners: supported versions

If the full pose is not yet right for you, these versions give a similar stretch with far less load:

  • Bolster under the back: lie back in Reclining Hero over a bolster lengthwise, arms relaxed. This is the best first step.
  • Block under the head: arch the chest but rest the back of the head on a block, so there is no weight on the crown.
  • Blanket under the ankles: a rolled blanket under the fronts of the ankles eases pressure on the feet.
  • Hands on elbows only in the end: keep your elbows on the floor until the arch feels steady; fold the arms overhead later.

Couch pose vs similar poses

  • Couch pose vs Reclining Hero: Reclining Hero lies flat; couch pose adds the lifted chest and the crown on the floor.
  • Couch pose vs Fish Pose: Fish Pose makes a similar arch with straight or crossed legs, so the knees are not loaded.
  • Couch pose vs Camel: Camel is the same front-body opening, but upright on the knees with the hands on the heels.

Is couch pose good for back pain?

Not as a first choice. Couch pose is a deep backbend, and people with back pain usually do better with gentler movements. If you are looking for a yoga pose for lower back pain, start with the poses in our yoga for back pain plan, such as Child's Pose and gentle cobra, and ask a physiotherapist before any deep arch. If kneeling is hard for you, chair yoga poses for back pain are a gentler option. People with knee pain should skip the folded-leg position altogether.
