How to do Reclining Hero Pose step by step

  1. Sit in hero pose (Virasana): knees close together, feet just outside your hips pointing straight back, hips on the floor or on a block.
  2. Place your hands on the floor behind you, fingers pointing toward your feet. Lengthen your tailbone toward your knees before you lean.
  3. Lean back slowly onto your forearms and elbows. Pause here if you already feel a strong stretch in the thighs.
  4. If it is comfortable, lower your back onto a bolster or all the way to the floor. Keep your knees on the mat and no wider than hip-width.
  5. Rest your arms by your sides, or stretch them over your head along the floor. Let your lower ribs soften down toward the mat.
  6. Stay for 30 seconds to 1 minute, breathing slowly into the belly. With good support you can stay longer.
  7. To come out, press your forearms into the floor, tuck your chin and lift your chest back up to sitting. Then straighten your legs one at a time.

Avoid or modify if

  • Any knee, ankle or foot injury, or knee replacement — skip it or keep to upright hero pose on a high block
  • Lower back pain that pinches when you arch, spondylolisthesis or sacroiliac joint pain — stay on a high bolster or skip it
  • Pregnancy, especially after the first trimester — avoid lying flat and the strong belly stretch; ask your prenatal teacher
  • Recent abdominal surgery or a hernia
  • Stop if your knees lift off the floor, the lower back pinches, or you feel pain rather than a stretch

Reclining hero pose (Supta Virasana) begins in the kneeling hero seat and lowers your back toward the floor, so the whole front of the body — thighs, hip flexors, belly and chest — lengthens at once. It is an intermediate pose: most people need a bolster for months before their back reaches the mat. Here you will learn how to get into reclined hero pose in stages, which props to use, what it stretches and who should choose a gentler option.

What is reclining hero pose?

Supta means "lying down" or "reclined", vira means "hero" and asana means "pose", so the Supta Virasana meaning is "reclined hero's pose". You will also see it called reclined hero pose or supine hero pose. It is a favourite in Iyengar yoga, where it is usually done over a bolster, and in yin yoga a long, relaxed hold of reclined hero pose is called saddle pose.

Before trying it, make sure you can sit comfortably in hero pose for a minute. If the upright seat hurts your knees, the reclining version will hurt more.

How to do reclining hero pose in stages

Think of Supta Virasana as a ladder with several steps. Stop on the first step where you feel a clear stretch in the thighs, and stay there.

  1. Hands behind you: lean back with straight arms. Many people feel plenty here.
  2. Elbows down: lower onto the forearms, keeping the tailbone long.
  3. Bolster: lie back on a bolster placed lengthwise behind you, head supported.
  4. Floor: only when the bolster feels easy, lower the back to the mat.

Two checks keep you safe on every step: the knees stay on the floor (if they lift, you have gone too far), and the lower back feels long, not pinched.

How long to hold it

Hold for 30 seconds to 1 minute when you are new to it. On a well-placed bolster, 3–5 minutes is common in restorative and yin classes. Always come up the same way you went down — onto your elbows first, chin tucked — rather than lifting the knees.

Reclining hero pose benefits

The main benefit of reclining hero pose is a long, passive stretch for the quadriceps and hip flexors, including the psoas, which shorten when we sit all day. Runners, cyclists and people who stand at work often find it relieves the heavy, tight feeling at the front of the thighs. With the arms overhead, the stretch continues up through the belly, ribs and chest, and breathing can feel more open.

Supported on props, it is also a calming pose: the body is held, and you can simply breathe. Some teachers suggest reclining hero pose for an anterior pelvic tilt, because tight thighs and hip flexors can pull the pelvis forward. The stretch may help if you keep the tailbone lengthening; strengthening the glutes and abdominals matters just as much. Supta Virasana benefits for male and female bodies are the same, and it is not a weight-loss pose.

Reclining hero pose for beginners: props and progression

Is reclining hero pose hard? For most people, yes — it needs flexible knees, ankles and thighs at the same time. These reclined hero pose modifications make Supta Virasana for beginners possible:

  • Reclined hero pose with a bolster: place the bolster lengthwise, its short end touching your hips. Add a folded blanket under your head.
  • Reclined hero pose with blocks: put one or two blocks under the far end of the bolster to raise it higher.
  • Block under the hips: sitting on a block makes the bend at the knees less deep.
  • Strap around the thighs: a loose strap just above the knees stops them sliding apart.

How to improve reclining hero pose? Lower the bolster height one step at a time over weeks. Practise hero pose and low lunge regularly, and the reclining version gradually becomes easier.

Supta Virasana variations

  • Half reclining hero pose (Ardha Supta Virasana): bend one leg back into hero position and keep the other leg straight, or bend it with the foot flat. This one-legged reclining hero pose variation, with one leg straight, is kinder to the lower back.
  • Restorative reclined hero pose: high bolster, blanket under the head, arms resting out to the sides.
  • Arms overhead: as the 3D guide shows, reach the arms along the floor behind your head, or hold opposite elbows.

Supta Virasana vs Supta Vajrasana and other comparisons

Supta Virasana vs Supta Vajrasana: in Supta Vajrasana you lie back from Vajrasana, with the hips on the heels (often knees apart). In Supta Virasana the hips sit between the feet, so the thighs are stretched more. Supta Vajrasana vs Matsyasana: fish pose is done with straight legs and a lifted chest, so it is a chest opener rather than a thigh stretch. Supta Vajrasana steps: sit on your heels, knees slightly apart, lean back onto your elbows and lower your back; its benefits and precautions are much the same as for the hero version. Hero pose vs reclined hero pose: the upright seat is a meditation posture; the reclined one is a stretch. Saddle pose vs hero pose: saddle is the yin name for a long, relaxed reclining hero, often with the feet under the hips.

Supta Virasana contraindications and precautions

Read the caution box before you begin. Is reclining hero pose bad for knees? It can be if you force it: the knee is bent fully while the thigh is pulled back, which loads the joint. Keep the knees on the floor, use height, and never feel pain inside the knee. If Supta Virasana causes back pain, raise the bolster; if even that pinches, practise half reclining hero or see the yoga for back pain plan instead.

Supta Virasana prep and sequence

Good Supta Virasana preparatory poses are low lunge, Vajrasana and upright hero pose. Afterwards, rest in child's pose and sit with straight legs to release the knees. You can add these to a routine and follow the voice guide in our guided sessions.
